Specificity of power training?

Nothing like setting the cat amongst the pigeons. So...
I'm training for sprint triathlons and duathlons; bike leg is 20km. I'll probably do a few 10mile TTs over the summer too.
Allen et al suggest that we should train as we intend to race, i.e. I should train in level 4. It is accepted that I won't be going all out for the tri/du, but will be for the TTs. As we are often reminded here, Allen's levels are descriptive rather then prescriptive.
So what mileage is there in me doing sweetspot & VO2 workouts? I don't see the point in training the anaerobic or neuromuscular side of things.
What would you suggest the time/distance of the weekend long ride is?
Cheers
